The 30-Minute Full-Body Workout You Can Do Any Time of Day

One of the best things about a 24/7 gym is that you can train on your own schedule. But what do you do when you only have 30 minutes? This workout has you covered.

This routine is designed for efficiency. It uses compound movements that work multiple muscle groups at once — meaning more results in less time.

The Workout

Warm-up (3–5 minutes)

  • Light cardio: treadmill walk, bike, or jumping jacks
  • Hip circles, arm swings, bodyweight squats

Circuit — Complete 3 rounds, rest 60 seconds between rounds

  1. Goblet Squat — 12 reps Hold a dumbbell at your chest, squat deep

  2. Dumbbell Romanian Deadlift — 10 reps Hinge at the hips, keep your back flat

  3. Dumbbell Bench Press or Push-Up — 12 reps Control the lowering phase

  4. Dumbbell Row (each arm) — 10 reps Pull the elbow back, squeeze your back

  5. Dumbbell Shoulder Press — 10 reps Press overhead, don't arch your lower back

  6. Plank — 30–45 seconds Keep your hips level


Cool-down (2–3 minutes)

  • Stretch quads, hamstrings, chest, and shoulders
  • Take some deep breaths

Tips to Get the Most Out of 30 Minutes

  • Choose your weights before you start. Don't waste time switching between sets.
  • Keep rest periods tight. 60 seconds between rounds — not longer.
  • Increase weight when it feels easy. Progressive overload is how you improve.
  • Show up consistently. Three 30-minute sessions per week beats one long session you don't do.
